On Your Feet All Day? Try These 5 Gentle Yoga Poses
Whether you're a teacher, nurse, hairstylist, retail worker, server, or anyone who spends the day on their feet, you know the feeling. By lunchtime (or definitely by the end of the day), your feet are sore, your legs are heavy, and your lower back is starting to complain.
Even though an hour-long yoga class would be divine, we don't always have the time. So! Here are five poses you can do in under 10 minutes for a quick reset.
These gentle poses can improve circulation, reduce swelling, release tight muscles, and give your whole body a chance to reset before you head back to work... or crawl into bed.
1. Mountain Pose (Tadasana)
It might look like you're simply standing still, but Mountain Pose teaches your body how to stand well.
Feel all four corners of your feet pressing into the floor. Allow a slight bend in your knees rather than locking them out. Gently engage your core. Relax your tailbone toward the ground, creating a natural pelvic tilt. Let gravity draw your shoulder blades down and back, creating space between your shoulders and your ears. Lift your chin ever so slightly.
And smile. 😊
After hours of shifting your weight from one foot to the other, or locking your knees without even realizing it, this pose helps bring everything back into alignment.
Benefits
Improves posture
Encourages even weight distribution
Increases body awareness
Helps reduce unnecessary strain on your feet and lower back
Hold for: 30–60 seconds.
💨 Breathing Tip: Take slow, steady breaths. If it feels comfortable, close your eyes and simply notice your breath. A few deep breaths can help calm your nervous system as much as your body.
2. Legs-Up-the-Wall (Viparita Karani)
If your feet or ankles feel stiff or swollen after a long shift, this pose is pure magic.
Elevating your legs above your heart lets gravity do the work, helping improve circulation and giving tired muscles a well-earned break. If it feels good, slide a bolster or pillow under your hips for a little extra support.
Benefits
Reduces swelling in the feet and ankles
Improves circulation
Relaxes tired legs
Calms the nervous system
Hold for: 5–10 minutes.
💨 Breathing Tip: Close your eyes and breathe slowly into your belly. Let each exhale feel like you're melting into the floor.
3. Low Lunge (Anjaneyasana)
Standing all day often leaves the hips feeling tight without us even realizing it.
Low Lunge stretches the front of the hips while giving your calves, ankles, and feet some much-needed love.
Benefits
Opens tight hips
Stretches the calves, ankles, and feet
Improves flexibility
Relieves lower-body tension
Hold for: 30–60 seconds on each side.
💡 Tip: Try gently tucking your pelvis under to feel an even deeper stretch through the front of the hip.
4. Garland Pose (Malasana)
Think of this as a reset button for your lower body.
This deep squat strengthens your feet and ankles while improving mobility through your hips and knees. It also gives your lower back a wonderful stretch—which, after spending hours on your feet, can feel like absolute heaven.
Benefits
Strengthens the feet and ankles
Improves hip mobility
Releases tension in the lower back
Helps relieve fatigue after standing
💡 Tip: If your heels don't comfortably reach the floor, place a folded blanket or yoga mat underneath them for support.
5. Reclining Hero Pose (Supta Virasana)
This is the perfect way to finish your reset.
Using a yoga bolster (or a couple of firm pillows), Reclining Hero Pose gently stretches the tops of your feet, ankles, quads, and hips while encouraging your whole body to relax.
Remember, this isn't about forcing a deep stretch. The more supported you are, the more your body can let go.
Benefits
Deeply stretches the tops of the feet and ankles
Releases tension in the thighs and hips
Improves mobility
Promotes relaxation after a long day on your feet
Hold for: 2–5 minutes with plenty of support.
💨 Breathing Tip: Slow your breathing and stay still. This is your chance to simply rest.
Give Yourself a Break
When your feet are tired, the rest of your body usually isn't far behind.
Taking just 10 minutes to move, stretch, and breathe can make a huge difference in how you feel for the rest of the day—or even how well you sleep that night. These simple poses help improve circulation, reduce tension, and give your body the reset it deserves.
Yoga should fit into real life. You don't have to be flexible, own fancy yoga gear, or have loads of free time. Sometimes, all it takes is a few mindful movements to feel lighter, stronger, and ready for whatever the rest of your day has in store.
